# How to Lose Fat and Gain Muscle at the Same Time

> Body recomposition is real but not for everyone. Who it works for, the protein and deficit numbers behind it, and how to tell it is happening.

You have been told to pick one. Bulk or cut, build or burn, and anybody promising both is selling something. It is the most repeated rule in gym advice and it is not quite true.

It is not entirely false either, which is the part that gets lost. Losing fat and building muscle at the same time is genuinely possible, it has been measured in controlled trials, and it also fails for a specific group of people in a predictable way. Whether it works for you depends almost entirely on where you are starting from.

Here is who it works for, the numbers that make it possible, and how to tell it is happening when the scale has stopped being useful.

## The short answer

Body recomposition is real and works best for beginners, people returning after a break, and people carrying more body fat. It needs a modest deficit, high protein, and hard resistance training. If you are already lean and have trained for years, you will get more from doing one thing at a time.

## First, the proof that it happens

The strongest single piece of evidence is a trial that pushed the conditions further than anybody would recommend in real life, and got recomposition anyway.

Two things in that result are worth keeping and one is worth handling carefully.

Keep the first: this happened in a severe deficit, far steeper than the 20 per cent normally recommended, which tells you the effect is not fragile. Keep the second: the difference between the groups was protein, not training, so protein is the lever.

Handle this carefully: they were overweight and new to this. That is the population in which recomposition is easiest, and it is why the trial produced such a clean result. A group of lean, experienced lifters would not have produced those numbers.

## Who it actually works for

The pattern across the literature is consistent enough to state plainly.

A [2020 review in the Strength and Conditioning Journal](https://journals.lww.com/nsca-scj/Fulltext/2020/10000/Body_Recomposition__Can_Trained_Individuals_Build.3.aspx) went through the published trials and found recomposition occurring across many randomised controlled studies, including in people who already trained. It also identified where it happens most readily: **untrained individuals, returning exercisers, and people with higher body fat.**

The logic behind those three groups is the same in each case, and once you see it the whole topic becomes predictable.

Building muscle needs energy, and it needs a growth signal. A beginner has an enormous growth signal because everything is new. Someone returning after a break has muscle memory, which is a genuine physiological phenomenon rather than a figure of speech. Someone carrying more fat is walking around with a large energy reserve, so the deficit on the plate does not have to be a deficit in the tissue.

A lean lifter of six years has none of those three. Small growth signal, no memory to reclaim, and little spare energy. That is why the rule you were told exists at all: it is correct for the person who wrote it, and that person had already been training for a decade.

## The protein number is different from the usual one

This is where most recomposition attempts fail, because people carry over the protein figure that applies when calories are adequate.

When you are eating enough, [protein stops paying past about 1.6 grams per kilogram of bodyweight](https://pmc.ncbi.nlm.nih.gov/articles/PMC5867436/). In a deficit that ceiling moves, and it moves a long way.

Note the unit, because it trips people up. That figure is per kilogram of **fat-free mass**, not bodyweight. For a man of 85 kg at 20 per cent body fat, fat-free mass is 68 kg, so the range works out at roughly 155 to 210 grams of protein a day rather than the 135 he would use when not dieting.

That is a lot of food in a plan that is already restricting food, and it is the single reason most recomposition attempts turn into ordinary muscle loss.

## How big the deficit should be

Aggressive dieting is the other way this fails, and unlike the protein question it fails quietly.

[Garthe and colleagues](https://pubmed.ncbi.nlm.nih.gov/21558571/) put elite athletes on two different rates of weight loss, roughly 0.7 per cent of bodyweight per week against 1.4 per cent. Both groups lost the weight. The slower group came out with better strength and power outcomes, and the faster group paid for the speed in performance and lean tissue.

For recomposition specifically, that points at a deficit around 20 per cent below maintenance and a target of losing somewhere between 0.5 and 0.7 per cent of bodyweight a week. On an 85 kg man that is 400 to 600 grams a week, which will feel unbearably slow and is the entire point.

## How to tell it is working when the scale will not tell you

This is the practical problem that catches people out. Recomposition is the one goal for which bodyweight is close to useless, because it measures two opposite changes and reports only the difference.

Lose a kilogram of fat and gain half a kilogram of muscle and the scale moves 500 grams. Do it for three months and the scale shows a disappointing 1.5 kg while your actual body has changed substantially. Plenty of people quit a working plan at that point.

Four instruments work better, and none of them costs anything.

**The tape measure, in two places.** Waist at the navel and upper arm at the midpoint, taken in the morning before eating, on the same day each week. Recomposition shows up as a waist that shrinks while the arm holds or grows. That divergence is the signature, and no single number gives it to you.

**Your lifts.** Losing fat while getting stronger is the clearest evidence that lean tissue is intact and probably increasing. If the log is going backwards for a month, the deficit is too steep or protein is too low, regardless of what the mirror says.

**Photographs a month apart.** Same corner, same light, same time of day. Weekly photographs are noise. Month one against month three is signal.

**How clothes fit.** A cheap and honest instrument. Trousers loosening at the waist while shirts tighten across the back is exactly what you are trying to produce.

## Why it is possible at all

The reason the old rule sounds so convincing is that it treats your body as a single account. Money in, money out, and you cannot deposit and withdraw at once.

Bodies do not work like that, because fat and muscle are separate stores with separate rules. Fat is an energy reserve and your body will release it when energy is short. Muscle is not primarily a store, it is machinery, and whether your body keeps or discards it depends on whether it is being used.

So the two processes are not opposites competing for the same pool. They are answers to two different questions your body is asking at the same time. The deficit answers "should I release stored energy", and the answer is yes. The training answers "do I need this machinery", and the answer is also yes.

What limits recomposition is that building tissue costs energy, and during a deficit that energy has to come from somewhere. In the three groups where it works well, it comes from stored fat, which is exactly why people carrying more of it recompose more easily. A lean lifter has no meaningful reserve to fund the build, which is why the same protocol produces much less for him.

This also explains why protein is the lever rather than calories. In a deficit your body is looking for things to break down, and dietary protein at a high enough intake keeps supplying amino acids so that the tissue you want to keep is not the cheapest source available.

## Returning after a break is the easiest version of this

If you trained before and stopped, you are in the most favourable position of anybody reading this, and it is worth understanding why rather than just being told.

Muscle you previously built leaves behind changes that do not fully reverse when you stop. The most studied is the number of nuclei inside muscle fibres, which rises during training and appears to persist well beyond the point where the size itself has gone. Whatever the full mechanism turns out to be, the practical consequence is well documented and every coach has seen it: people who return after months or years regain size far faster than they built it the first time.

That regaining process is largely funded by tissue you already paid for, which is why it happens even while eating in a deficit. If you trained two years ago and have gained fat since, a recomposition block is not merely available to you, it is close to the optimal use of your next three months.

Two practical notes for returners specifically:

- **Start well below where you left off.** Your muscles remember faster than your tendons and connective tissue do, and the mismatch is where returners get injured in week three. - **Expect the fast phase to end.** Regaining is quick and then abruptly is not, usually somewhere near your previous best. That is not a plateau, it is the end of the reclaiming phase and the start of ordinary building.

## What twelve weeks actually looks like

Numbers make this concrete in a way that principles do not. Take a man of 85 kg at roughly 22 per cent body fat who has trained on and off, eating around 2700 calories to maintain.

He sets intake at about 2200, which is a deficit near 20 per cent. Protein goes to 180 grams, which sits inside the 2.3 to 3.1 g/kg of fat-free mass range for his roughly 66 kg of lean mass. He lifts four times a week and walks most days.

The scale moved 3.5 kg in three months, which reads like failure and is not. The waist moved 7 cm, which cannot happen from 3.5 kg of pure fat loss alone: the arithmetic only works if lean mass went up while fat mass went down considerably more than the scale suggests.

This is the pattern to look for, and it is why the tape measure is the primary instrument here. A man judging that twelve weeks by bodyweight alone would conclude he had wasted a season.

## How to structure the food

The protein number is the hard part, and it is much easier to hit when it is distributed rather than chased at the end of the day.

Aim for four feedings with 35 to 50 grams of protein each. That structure does two useful things: it makes a large daily total achievable without a miserable evening of chicken, and it keeps you fuller across the day, which matters when you are eating less than you would like.

Around that, the practical rules are short:

- **Protein first at every meal.** Build the plate around the protein and fill in the rest. Reversed, you run out of calories before you run out of protein target.
- **Keep carbohydrate around training.** You are training hard on limited energy, so put the available carbohydrate where it does the most work rather than spreading it thinly across the day.
- **Do not drive fat too low.** A deficit plus very low fat is unpleasant and unnecessary. Take the deficit out of carbohydrate and fat in proportion rather than eliminating one.
- **Vegetables and volume are your friends here.** This is the exact opposite of the advice for someone trying to gain weight, where filling foods are a problem. In a deficit, food that fills you for few calories is the difference between adherence and abandonment.

## What the training has to look like

Recomposition puts your body in a position where it has a reason to shed muscle, since muscle is metabolically expensive and you are short of energy. The only thing that argues against shedding it is training that makes it necessary.

That means resistance training with progressive overload, not circuits and not high-repetition work chosen because it feels harder. Keeping the weight on the bar is the signal that keeps the tissue. Three to four sessions a week built on compound lifts is enough, and if you are starting from nothing, the [four-week on-ramp](/strong/first-barbell/) applies here as much as anywhere.

Cardio has a place and the 2020 review found that combining resistance and aerobic work was effective for recomposition. Keep it moderate. Its job is to widen the deficit slightly and support your health, not to burn the fat directly, and every session it adds is recovery your lifting has to share.

Sleep matters more here than in any other phase. You are asking your body to build tissue while under-fed, which is the least favourable condition you can give it, and short sleep makes a hard job harder.

## When to stop trying to do both

There is a point at which recomposition stops being efficient, and recognising it saves you a year.

If you have trained consistently for several years, are already fairly lean, and your measurements have not moved in two or three months despite the protein and the training being right, you are past it. The remaining capacity to build is small, the available stored energy is small, and splitting your effort between two goals means doing neither well.

At that point the faster route is to do one thing properly. Run a small surplus for three to six months and accept a little fat, then a modest deficit for two or three months and keep the protein high. You end each cycle further ahead than a year of standing still would have left you.

The people who should not stop are the three groups above. If you are new, returning, or carrying fat you would like to lose, recomposition is not a compromise. It is the most efficient thing available to you, and it stops being available later.

## The mistakes that turn a recomp into muscle loss

- **Carrying over the maintenance protein number.** 1.6 g/kg is right when calories are adequate and too low when they are not. In a deficit the range moves up to 2.3 to 3.1 g/kg of fat-free mass.
- **Dieting too hard.** A steep deficit produces faster scale movement and worse composition. Elite athletes losing at double speed came out worse on strength and power.
- **Judging it by bodyweight.** The one goal where the scale hides the result rather than reporting it.
- **Replacing lifting with conditioning.** Circuits feel like harder work and give a weaker signal to keep muscle. The load on the bar is what argues for the tissue.
- **Expecting it to be fast.** Both processes run slowly when run together. Three to six months is the unit of measurement.
- **Trying it as a lean, experienced lifter and concluding it is a myth.** It is not a myth. You are simply in the group it works worst for.

## The bottom line

If you are new to training, coming back after time off, or carrying fat you would like to lose, you can build muscle and lose fat at the same time, and the research is clear that it happens. Run a deficit around 20 per cent, get 2.3 to 3.1 grams of protein per kilogram of fat-free mass, lift hard three or four times a week, and measure with a tape and a camera rather than a scale.

If you are lean and have trained for years, the old advice is right for you specifically, and it is worth knowing that this is the only group it was ever right for.
