# How Much Protein to Build Muscle?

> The number the research supports, why it is lower than the industry says, when it goes up, and whether the 30 grams per meal rule is real.

Protein is the one topic in training where the industry has an obvious financial interest in the answer, and it shows. The number you have been given is almost certainly too high, and the people who gave it to you sell it by the kilogram.

The actual figure has been established reasonably well, it is lower than you think, and the interesting part is not the number itself but the three situations where it changes. Here is what the research supports and what to ignore.

## The short answer

About 1.6 grams per kilogram of bodyweight per day, which is roughly 130 grams for an 80 kg man. It goes up when you are dieting, stays there as you get older, and the per-meal cap you have heard about does not exist.

## Where 1.6 grams comes from

This is one of the better-established numbers in sports nutrition, and it comes from pooling a large amount of evidence rather than from one flashy study.

  A systematic review, meta-analysis and meta-regression combined 49 randomised controlled trials covering 1863 participants, all doing resistance training for at least six weeks, to test whether extra dietary protein improves the results.

  It does. Protein supplementation added 2.49 kg to one-rep max strength and 0.30 kg to fat-free mass over the trial periods. The meta-regression then found where the benefit stops: **protein intakes beyond 1.62 grams per kilogram of bodyweight per day produced no further gains in fat-free mass.**

  It also found two modifiers worth knowing. **Increasing age reduces** the effect of extra protein, and **training experience increases** it.

A separate and much larger analysis reached a compatible picture from a different direction. [Tagawa and colleagues](https://pubmed.ncbi.nlm.nih.gov/33300582/) pooled 105 articles covering 5402 subjects to map the dose-response between protein intake and lean body mass, and found the same shape: real benefit as intake rises from low, then a curve that flattens.

That flattening is the whole story. Protein is not a substance where more is better without limit. It is a requirement with a threshold, and past the threshold the extra grams are simply food.

For practical purposes:

- **60 kg:** about 96 g a day
- **70 kg:** about 112 g
- **80 kg:** about 130 g
- **90 kg:** about 145 g
- **100 kg:** about 160 g

If you are carrying a lot of body fat, calculate from a target bodyweight rather than your current one, since the fat tissue is not what you are feeding.

## Why "a gram per pound" survives

The most repeated figure in gyms is one gram of protein per pound of bodyweight, which works out at about 2.2 g/kg. That is roughly 40 per cent above where the evidence stops showing benefit.

It survives for three reasons and none of them is evidence.

**It is easy to remember.** Your bodyweight in pounds is a number you already know, and dividing by nothing is easier than multiplying by 1.6.

**Nobody is harmed by it.** Eating 175 grams instead of 130 does not hurt a healthy person, so the advice never produces a visible failure that would cause anyone to question it.

**Somebody profits.** The difference between 130 and 175 grams a day, over a year, is a meaningful amount of protein powder. An industry with a stake in a number is not a neutral source for that number.

The cost of overshooting is not health, it is opportunity. Protein is filling and relatively expensive, and every extra 45 grams is 180 calories that could have been carbohydrate fuelling your training. ## The 30 grams per meal rule is wrong

For years the standard advice was that the body can only use 20 to 30 grams of protein at a time and the rest is wasted. It was always shakier than it sounded, and it has now been tested directly with a deliberately extreme dose.

Read this carefully, because it is easy to over-read in the other direction.

What it kills: the idea that protein above 30 grams in a sitting is wasted. It is not wasted, it is used more slowly and over a longer period.

What it does not establish: that eating 100 grams in one sitting builds more muscle over months than spreading the same total across the day. That is a different question, over a different timescale, and it has not been answered by this study. Muscle protein synthesis measured over 12 hours is a mechanism, not an outcome.

The practical conclusion is liberating rather than prescriptive. You do not need to distribute protein carefully to avoid waste. If your schedule means two large feedings, that is fine. If it means five, that is also fine. Hit the daily number in whatever pattern you will actually sustain.

## When the number goes up

Three situations genuinely change the target, and one of them is common enough that most people will meet it.

### When you are dieting

This is the big one, and it is the change most people fail to make.

[Helms and colleagues](https://pubmed.ncbi.nlm.nih.gov/24092765/) reviewed the evidence specifically in lean, resistance-trained athletes eating in a calorie deficit and concluded that intakes of roughly **2.3 to 3.1 grams per kilogram of fat-free mass** were appropriate, with the top of that range suiting leaner people in steeper deficits.

Note the unit again: fat-free mass, not bodyweight. For an 85 kg man at 20 per cent body fat, fat-free mass is 68 kg, so the range is about 155 to 210 grams a day rather than the 135 he would use while eating adequately.

The reason for the jump is that protein is doing a second job. When calories are short, your body is looking for tissue to break down, and a high protein intake makes that unnecessary. This is the mechanism behind [losing fat and building muscle at the same time](/strong/lose-fat-and-gain-muscle-at-the-same-time/), where protein turned out to be the variable that separated the group that gained lean mass from the group that merely held onto it.

### When you are older

The Morton analysis found that increasing age reduces the benefit of extra protein, which sounds like a reason to eat less and is the opposite.

Older muscle responds less strongly to the same amount of protein, a phenomenon usually called anabolic resistance. The practical response is to sit at or above 1.6 g/kg rather than below it, and to make sure protein is present at each meal rather than concentrated in the evening.

### When training volume is very high

The [ISSN position stand](https://pmc.ncbi.nlm.nih.gov/articles/PMC5477153/) sets out ranges for athletes across different demands, and people training at genuinely high volumes sit at the higher end of them. This applies to a small minority of readers. If you train four times a week for an hour, it is not you.

## Where the protein should come from

The source matters much less than the total, with one qualification worth understanding rather than memorising.

Animal proteins, dairy and eggs are complete and highly digestible, so they hit the target efficiently. Most plant proteins are lower in one or more essential amino acids, particularly leucine, and are somewhat less digestible, so a plant-based diet generally needs a modestly higher total and more variety across the day to cover the same ground. That is a solvable problem rather than a barrier, and it is solved by eating a mix of sources rather than by any single supplement.

Rough amounts in real food, which is more useful than a list of percentages:

Four feedings of 30 to 40 grams gets most people to their number without any of it feeling like a project.

## Do you need protein powder?

No, and the honest answer costs us nothing to say because we do not sell any.

Protein powder is food in a convenient format. It is not anabolic in a way that chicken is not, it does not have a special absorption profile that matters over a day, and no brand's version is meaningfully better than another's for building muscle. What it is good at is adding 25 grams to your day in 30 seconds with no cooking, which is a real problem for a lot of people and a legitimate reason to buy it.

If you consistently reach your target with food, powder adds nothing at all. If you consistently miss it by 30 grams, powder is the cheapest solution available.

The same logic applies to almost everything else in that aisle. The meta-analysis above found a benefit from protein supplementation because it raised total protein intake, not because supplements are special. Once the total is reached, the mechanism has been used up.

## How to actually hit the number

Knowing the target and hitting it are different problems, and the second one is where most people quietly fail. The gap is almost always breakfast.

A typical day that misses looks like this: coffee and toast in the morning, a sandwich at lunch, then a large evening meal built around meat. That is roughly 15 grams, 25 grams and 50 grams, which totals 90 when the target was 130. The evening meal cannot rescue a day that started at 15.

A day that hits, at the same total calories, looks like this:

Nothing there is exotic and the total calories are unremarkable. The difference between the two days is entirely in the first two meals.

Three habits do most of the work:

- **Put a protein source in every meal before deciding anything else.** Build the plate outward from it rather than adding it at the end.
- **Weigh food for two weeks, once, ever.** Not forever. Long enough to learn what 150 grams of chicken looks like, after which you can estimate reasonably for the rest of your life.
- **Keep one lazy option in the house.** Yoghurt, cottage cheese, tinned fish, or powder. The days you miss the target are the days you were tired, and a solution that requires cooking does not survive those days.

## What about leucine, EAAs and BCAAs?

These come up constantly because they are sold separately, and the short answer is that if you are hitting your daily protein target from food, none of them has anything left to do.

Leucine is the amino acid most strongly associated with triggering muscle protein synthesis, which is true and is why it appears on every label. What follows from it is less exciting than the marketing implies: a normal 30 to 40 gram serving of a complete protein already contains plenty of leucine. Adding more to a diet that already has enough does not do more, in the same way that a second key does not open a door further.

Branched-chain amino acids are the weakest case of the three. They provide three of the twenty amino acids muscle is built from, so taking them without the other seventeen is like delivering three of the twenty items on a build list and expecting construction to speed up. If your total protein is adequate, you already have all twenty.

Essential amino acid supplements are a more complete version of the same idea and are genuinely useful in specific clinical settings, mostly in older or ill populations struggling to eat. For a healthy person eating 130 grams of protein a day they are expensive protein.

The pattern here is the pattern in the whole supplement aisle, and it is worth learning once: the ingredient is usually real, the mechanism is usually real, and the leap that fails is assuming a mechanism that matters at deficiency also matters at sufficiency.

## The kidney question

This comes up constantly and deserves a direct answer.

The concern originates in the fact that people with existing kidney disease are often advised to restrict protein, because damaged kidneys struggle to process the nitrogen load. That advice is correct for that population and it does not transfer to healthy people, in whom higher protein intakes have not been shown to cause kidney damage.

The honest limit of what this site can tell you: if you have any diagnosed kidney condition, or a family history that concerns you, this is a question for a doctor who can see your bloodwork. That is not a disclaimer for the sake of it. It is the one situation in this whole article where the general answer genuinely does not apply to you.

## The mistakes worth avoiding

- **Eating 250 grams because a bodybuilder does.** Past about 1.6 g/kg the extra grams do nothing for fat-free mass, and they crowd out the carbohydrate that fuels training.
- **Keeping the same number while dieting.** This is the expensive one. The requirement goes up in a deficit, and the people who keep eating their maintenance protein lose muscle they did not need to lose.
- **Obsessing over timing while missing the total.** Whether you eat at 6pm or 8pm matters far less than whether you hit 130 grams. The window is hours wide.
- **Treating powder as a category of nutrition.** It is food. Convenient food, but food.
- **Under-eating protein at breakfast and cramming it at dinner.** Not because of a per-meal cap, which does not exist, but because 90 grams in one sitting is unpleasant and most people simply fail to do it, and then miss the daily total.
- **Calculating from current bodyweight when carrying a lot of fat.** Use a target weight instead. You are feeding muscle, not adipose tissue.

## The bottom line

Eat about 1.6 grams of protein per kilogram of bodyweight a day while building, spread across three or four feedings because that is easier rather than because it is magic. Raise it to 2.3 to 3.1 grams per kilogram of fat-free mass when you are dieting, especially if you are already lean.

Ignore the per-meal cap, ignore the gram-per-pound convention, and spend the money you save on food rather than powder.
